The Total Recovery Evening Routine

Overview

A 15-minute routine to close the day with reflection, stretching, gratitude and sleep preparation.


The routine step by step

1. Digital shutdown (2 min)

  • 30 minutes before bed: leave your phone in another room or switch on airplane mode.
  • Put on a warm light or dim the lights.

The science: Blue light from screens suppresses melatonin for up to 3 hours. Removing it 30 min beforehand improves how quickly you fall asleep.

2. Recovery stretches (5 min)

Hold each stretch for 90 seconds:

1. Hip stretch: Knee to chest, lying on your back.

2. Hamstrings: Leg extended against the wall.

3. Neck: Tilt your head gently to each side.

The science: Sustained stretches of over 60 seconds produce real changes in fascial length and activate the parasympathetic system.

3. Stoic evening examination (3 min)

Answer in your head or on paper:

1. What did I do well today?

2. Where can I improve?

3. Did I act according to my values?

The basis: Marcus Aurelius practiced this every night for decades.

4. Gratitude and the day's win (3 min)

  • Write down 1 win from the day (however small).
  • Write down 1 specific evening gratitude.
  • Format: "Today I achieved ___ and I'm grateful for ___."

The science: Positive reflection before sleep improves sleep quality, according to studies at Baylor University.

5. Closing breath (2 min)

  • 3 cycles of 4-7-8 breathing (in for 4s, hold for 7s, out for 8s).
  • On the last exhale, close your eyes and sleep.

Minimum version (5 min)

1. Put the phone away (0 min, automatic).

2. 1 stretch of 90 sec.

3. 3 Stoic questions (in your head).

4. 1 cycle of 4-7-8.

Reflection

The day doesn't end when you get into bed; it ends when you prepare your mind for rest. Fifteen minutes of conscious closing make the next 7-8 hours of sleep exponentially more restorative.
