Introduction

Almost every child runs flat out several times a day. Almost no adult ever does. Somewhere in between, we lose a capacity that walking and jogging don't train, and that declines earlier than almost any other: power.

A maximal sprint isn't intense cardio. It's a high-velocity strength exercise in which muscle produces levels of tension that are hard to reach any other way and the nervous system recruits its highest-threshold fibers. Which is why its natural place in the week is next to strength training, not next to steady running.

It's also one of the exercises most likely to injure you if you approach it badly. It deserves respect and preparation.

A sprint isn't done to tire you out. It's done to run fast. If you finish the set dragging yourself, you trained something else.

What happens in a maximal sprint

Everything gets recruited. Henneman's size principle describes how motor units activate in order, from lowest to highest threshold. Reaching the largest ones requires very heavy loads or very high velocities. A sprint provides the latter.

The hamstrings work at their limit. In the late swing phase they decelerate knee extension with a highly demanding eccentric contraction. That's where most tears happen, and where preventive work makes sense.

Forces are large and brief. Ground contact lasts a fraction of a second, with reaction forces of several times body weight. That's a potent stimulus for bone and tendon.

The hormonal effect is real but oversold. Acute increases in growth hormone and catecholamines are seen. Their actual contribution to long-term muscle gains is probably smaller than many headlines suggest.

How a session is structured

A long, genuine warm-up. This is the non-negotiable part. 15 to 20 minutes:

1. 5-8 minutes of easy jogging. 2. Dynamic hip and ankle mobility. 3. Running drills: skipping, heel kicks, long strides. 4. Build-ups: 4-6 runs of 40-60 meters gradually approaching maximum.

Going into a maximal sprint cold is the fastest way to tear a hamstring.

The main set, to begin with:

  • Distance: 30-60 meters. Not 400 meters: that's a different stimulus, far more metabolic and far more unpleasant.
  • Reps: 4-6 at first, up to 8-10 with experience.
  • Rest: 2 to 4 minutes between reps. It should be boringly long. Full recovery is what lets you hold your speed, and holding speed is the point.
  • Frequency: one or two sessions a week, not on consecutive days.

Stopping criterion: when speed clearly drops — you'll notice — the session is over. Continuing only adds fatigue and risk.

How to start without getting hurt

If you haven't run fast in years, don't start by sprinting. A reasonable six-week progression:

  • Weeks 1-2: runs at 70-80 % of maximum, 4-6 reps of 40 meters. Hamstring strength work twice a week.
  • Weeks 3-4: build-ups to 85-90 %, same distance.
  • Weeks 5-6: first maximal reps, 4 runs of 30-40 meters.

A low-risk alternative: hill sprints on a gentle slope (5-10 %). Speed is lower, the eccentric demand on the hamstrings drops considerably, and the power stimulus remains. It's the best entry point for adults who've been inactive. Cycling and rowing also allow maximal efforts without impact.

Preventing hamstring tears

It's the characteristic injury, and two measures have solid support:

Nordic hamstring curl. Kneeling with your ankles held, lower your torso as slowly as possible, controlling the descent. It's the exercise with the most evidence for reducing hamstring injuries. 2-3 sets of 3-6 reps, twice a week, starting very conservatively: it produces a lot of soreness at first.

Gradual exposure to high speed. Paradoxically, running fast regularly protects against injury when running fast. What's dangerous is the isolated, unaccustomed sprint: the annual soccer game, the dash for the bus.

Add Romanian deadlifts and glute work, and don't neglect the area: strong hips, strong hamstrings.

Common mistakes

Warming up for five minutes. The error behind most injuries.

Short rests. With 30 seconds between reps you aren't sprinting: you're doing a metabolic circuit. Both are valid, but they aren't the same.

Running long distances at maximum. Past 60-80 meters, speed falls and risk rises.

Doing it the day before a heavy leg session. It's a high neuromuscular demand; it needs fresh days around it.

Running on uneven or slippery surfaces. Flat grass or a track. No loose sand, no wet ground.

Stopping abruptly at the end. Decelerate progressively over 20-30 meters.

Before you start

If you're over forty and have been sedentary, if there are cardiovascular risk factors, or if you have a history of muscle injuries or knee, hip or back problems, check first. A gentle hill or a bike delivers much of the benefit at a fraction of the risk.

Final thought

Sprinting is one of those capacities lost less to age than to disuse, and recovering it improves jumping, running, general power and the sense of having a body that responds. The condition is patience: six weeks of progression, long warm-ups and generous rests. Start on a gentle hill, four reps of thirty meters, once a week. It's half an hour that pays off far more than its length suggests.
