Introduction

Everyone knows you have to progress. Almost everyone understands progressing to mean one thing: putting more weight on the bar. And since adding weight every week stops being possible fairly quickly, many people conclude they've plateaued when in fact they've only run out of one of the five available routes.

Progressive overload means the stimulus increases. Weight is the most obvious way and it isn't the only one.

Progressing isn't lifting more. It's demanding more, and weight is just one of the five currencies you can pay in.

The five ways

1. More load

The classic. Same sets and reps, more kilos.

It's the cleanest to measure and the fastest to run out. Past the first year, adding two kilos a month on a big lift is already a good rate, and on small ones it's nearly impossible.

2. More reps

Same weight, more reps. If last week you did 3×8 with 60 kg and this week you do 3×10, you progressed, even though the bar weighs the same.

It's the most useful route for the intermediate trainee, because it has fine resolution: it lets you advance in small steps when you can no longer jump in 2.5 kg increments.

3. More sets

Same weight and reps, more total volume. Going from 3 to 4 sets is a genuine increase in stimulus, and the relationship between weekly volume and muscle gain is well documented within reasonable ranges.

It has the highest cost in time and fatigue, so it's the one least suited as a default route.

4. More density

Same work, less time. Cutting rest from three minutes to two and a half while keeping load and reps is an increase in demand.

It's the trickiest of the five. It serves muscular endurance and conditioning, and if you use it for strength or hypertrophy you end up performing worse on the following sets, which is the opposite of what you wanted. Use it deliberately, not out of impatience.

5. Better execution

Same weight, same amount, better quality: full range where you used to cut it short, no bouncing, no help from the torso, controlling the descent.

It's the only one that doesn't appear in your log if you record only kilos and reps, and it matters most while technique is still settling. A full-depth squat with 60 kg is more exercise than a quarter squat with 80.

How to choose: double progression

With five options you need a rule, or you end up moving everything at once with no idea what worked.

The simplest and best-tested method is double progression:

1. Pick a rep range, say 8 to 12. 2. Start with a weight that gets you to 8 with two reps in reserve. 3. Session by session, add reps at the same weight, until you reach 12 on every set. 4. When you do, add the smallest possible weight increment and go back to 8. 5. Repeat.

That way you use routes 1 and 2 in an orderly sequence, you have progress available nearly every week, and you know exactly what to do each day.

The general rule worth fixing: one variable per block. If you simultaneously add weight, add sets and shorten rest, you won't know what produced the improvement or what caused the stall.

What's realistic

One of the commonest sources of frustration is expecting first-year rates forever.

  • First year: near-weekly progress on the big lifts.
  • Second and third year: monthly.
  • After that: quarterly or yearly, with deviations.

This isn't pessimism: it's the shape of the curve. The largest adaptations happen when you're furthest from your ceiling, and they slow as you approach it. Someone five years in adding five kilos a year to their squat is progressing well.

When none of them work

If you've tried all five for several months and nothing advances, you aren't facing an overload problem but something else: poor recovery, insufficient food, patchy adherence or a genuine plateau. That gets diagnosed before you push harder.

Common mistakes

Adding weight at the cost of range. It's apparent progression: the number goes up and the stimulus goes down.

Changing exercises when load progression runs out. Almost always three routes were left unused.

Progressing on everything at once. The body tolerates one increase per block, not four.

Applying overload to the session rather than the month. It's normal for a given day to go badly. What has to rise is the trend.

Confusing more fatigue with more stimulus. You can finish far more tired without having increased anything that matters.

Conclusion

Progression has five currencies: load, reps, sets, density and execution quality. Running out of one isn't plateauing.

Apply double progression from your next session on a single exercise: set the range at 8-12, start at 8 and add a rep per session until you hit 12 on every set; only then add weight. It's the simplest way to have progress available nearly every week without depending on the bar getting heavier each time.
