Swimming: what an hour without weight does to your body
Introduction
Water changes the rules. Submerged to the neck, buoyancy reduces your apparent body weight to a fraction of the real thing, water pressure acts on the whole circulatory system, and breathing stops being automatic and becomes a coordinated task.
That gives swimming a fairly particular profile: full-body cardiovascular and muscular conditioning with no joint impact, with a high technical barrier and a couple of limitations worth knowing before calling it the perfect exercise.
Because it isn't. It's excellent for some things and clearly insufficient for others.
There's no impact in water. And precisely because of that, there are things water can't give you.
What happens in the water
Buoyancy. Submerged to the chest, apparent weight is around 25-30 % of your real weight; to the neck, around 10 %. That's why someone with osteoarthritis or excess weight can move in water with a freedom they don't have on land.
Hydrostatic pressure. Water compresses the body progressively with depth. That aids venous return, helps reduce swelling in the legs and increases central blood volume.
Immersion bradycardia. Submerging your face in cool water triggers a reflex shared with diving mammals: heart rate drops and blood flow redistributes. One important practical consequence: heart rate in swimming is usually 10 to 15 beats per minute lower than on land for the same perceived effort. Comparing heart rate zones between running and swimming makes no sense.
Respiratory work. Chest pressure and the need to exhale against water make the respiratory muscles work harder than on dry land.
Thermoregulation. Water dissipates heat far faster than air. You sweat without noticing, and dehydration in a pool is more common than people think.
What it gives you
Complete cardiovascular work without impact. It's the reference option for anyone who can't tolerate running because of knees, hips, back or weight.
Pulling musculature and core. Front crawl and backstroke work the lats, shoulders and core continuously. It's a pulling pattern that nicely offsets the posture of someone who sits all day.
Spinal decompression. The horizontal, axially unloaded position usually eases lower back and neck discomfort — as long as the stroke doesn't aggravate it, see below.
Psychological effect. The combination of rhythmic breathing, a quiet environment and reduced visual stimulation has an almost meditative quality, and several studies report improvements in mood and anxiety comparable to other aerobic activities.
What swimming doesn't give you
This is worth stating clearly, because it's often left out:
Bone loading. The absence of impact, its great advantage, is also its great limitation. Swimming doesn't stimulate bone density the way walking, running or lifting does. A swimmer who only swims needs to add loading on land.
Maximal strength. Water resistance is useful but limited. It doesn't replace strength training.
Automatic calorie burn. Water supports the body, and many amateur swimmers spend a fair amount of time resting at the wall. Cold-water exposure also tends to increase appetite afterward.
Starting as an adult
The barrier in swimming isn't fitness: it's technique. A fit adult can run out of air in 25 meters of front crawl simply from breathing badly.
Priority one: breathing. Exhale continuously underwater — through nose or mouth — and turn your head to inhale without lifting it. Most beginners hold their breath and then try to exhale and inhale in the same instant, which is impossible.
Priority two: body position. Hips high, eyes down, body long. Sinking legs are the main reason people tire quickly.
Priority three: the kick. From the hip, long legs, loose ankles. The crawl kick contributes little propulsion and a lot of stability.
A reasonable starting plan:
- 4-6 sets of 25 meters with generous rest, focused on technique.
- Useful equipment: a kickboard for legs and breathing, a pull buoy to isolate the arms.
- Two or three 30-minute sessions a week.
- A few lessons with a coach pay off more than months of swimming on your own.
Swimmer's shoulder and other precautions
The shoulder is the joint that suffers most. High crawl volume with poor technique — especially crossing the hand past the midline on entry — irritates the rotator cuff tendons. Prevention: vary strokes, don't ramp volume abruptly, and work external rotators and scapula on land.
Breaststroke demands a lot from knee and hip because of its kick, and the neck position can bother people with cervical problems.
Butterfly requires shoulder and spine mobility most people don't have; it isn't a stroke to start with.
Always swimming with your head out of the water — typical of anyone who hasn't mastered breathing — produces sustained cervical and lumbar hyperextension. That's the pattern that can make a back worse rather than better.
Never swim alone in open water, and never practice breath-holding without supervision: hypoxia in water gives no warning.
Final thought
Swimming is an excellent tool and not a complete plan. As a cardiovascular base without impact, for tired joints and for the back, it has few rivals. As your only plan, it leaves out bone and strength. The combination that works is simple: swim two or three times a week and add two strength sessions on land, with some impact if your joints allow. And if you swim and you're exhausted after two lengths, the problem almost certainly isn't your fitness: it's your breathing.
