Artificial light at night: the habit that throws everything else off
Introduction
For practically all of our species' history, sunset meant darkness. The only night light was fire: warm, dim and a color the body read as compatible with rest. In barely a century we've eliminated that signal. Today, at eleven at night, most of us sit under lighting the brain can't distinguish from an overcast afternoon, staring at a screen a foot from our face.
The system this breaks is called the circadian rhythm: an internal clock of roughly twenty-four hours that coordinates sleep, body temperature, hormone secretion, digestion and cognitive performance. That clock doesn't run in a vacuum; it needs to be set every day, and the signal it uses is light.
The retina contains specialized cells for this — different from the ones you see with — that are especially sensitive to bluish light. When they detect it, they inform the suprachiasmatic nucleus, the brain's central clock, that it's daytime. When they stop detecting it, melatonin production is authorized and the preparation for sleep begins. The system is elegant and worked well for millennia. The problem is that it can't tell the sun from an LED lamp.
This article isn't about sleeping more hours, but about something upstream: the light signal that decides when your body believes it's night. It's a lever almost nobody adjusts and it conditions all the others.

The 12 keys to recovering your light signal
These practices run from the highest-yield to the most refined, and none requires buying anything essential.
1. Start in the morning, not at night. It sounds contradictory in an article about night light, but it's the most important key: morning light anchors the clock and brings forward that same night's melatonin production. Ten to thirty minutes of outdoor light in the first hour after waking does more for your sleep than any evening adjustment. And it has to be outdoors: light through a window is several times weaker.
2. Understand why outdoors can't be substituted. An overcast day outside comfortably exceeds the illumination of a well-lit office, and a sunny day multiplies it many times over. Your clock needs that contrast in intensity to tell day from night. If you spend the workday indoors and the evening under artificial light, the difference between your "day" and your "night" is small, and the clock blurs.
3. Lower the intensity from dusk onward. You don't need to live in the dark: it's enough to stop lighting your home like an operating room. Turn off the ceiling light and use table or floor lamps. The change isn't only in quantity but in position: light from above imitates midday sun; light from below imitates fire and sunset.
4. Prioritize intensity over color. Blue-blocking glasses and screen night modes have taken almost all the attention, but the factor that weighs most is how much light you get, not what color it is. A screen in warm mode at maximum brightness four inches from your face is still a powerful signal. Lower the brightness before changing the tone.
5. Move the screen away rather than banning it. The amount of light reaching the retina falls off rapidly with distance. Watching a film on a television ten feet away isn't equivalent to reading your phone a foot from your face, even though the television screen is far larger. If you're going to use screens at night, distance is your best ally and it's free.
6. Set a "household dusk". Choose a fixed moment — say, two hours before bed — when the lights come down and the house changes mood. Making it a moment of the day rather than a prohibition is what makes it stick. The body appreciates predictable signals: regularity is worth as much as intensity.
7. Make the bedroom a cave. Blackout curtains or a sleep mask, and get rid of device standby lights. Even dim lighting during the night has been associated in studies with worse glucose regulation and heart rate the following day. It's a one-time intervention that pays off every night for years.
8. Use red or amber light when you need to see. For getting up to the bathroom or moving around the house at night, a dim red light barely interferes with melatonin, whereas switching on the hallway light can cut the process dead. A low-power amber bulb in the hallway solves the problem permanently.
9. Mind the light when you eat, too. The central clock synchronizes with light, but there are peripheral clocks — in liver, pancreas, adipose tissue — that also synchronize with meal timing. Eating late under bright light sends two contradictory signals: "it's daytime" to a system that should be shutting down. Eating earlier and with dim light aligns both.
10. Amplify the contrast if you work shifts. Someone working nights can't follow these rules to the letter, but they can exaggerate the contrast: deliberate bright light during the shift, dark glasses on the way home in daylight, and a bedroom in total darkness. It doesn't eliminate the cost of night work, but it reduces the desynchronization.
11. Don't confuse melatonin with a sleeping pill. Melatonin doesn't induce sleep through sedation: it reports that it's night. That's why its main usefulness lies in shifting the clock — jet lag, delayed phase — in low doses taken several hours before bed, not in high doses right at bedtime. Check with a professional before using it regularly: it's a hormone, not an innocuous supplement.
12. Measure the result the next morning. The indicator that your light signal is working isn't how long you take to fall asleep, but how easily you wake up and how much clarity you have in the first hour. If you need an aggressive alarm and three coffees to get going, your clock is still out of phase no matter how many hours you sleep.
Why this affects weight
Circadian disruption alters the hormones governing appetite and worsens insulin sensitivity. Studies exposing people to light at night show worse glucose tolerance the next day, even with the same hours of sleep. Eating late under bright light combines both factors. It isn't that light makes you gain weight by itself: it's that it disorders the system regulating when and how you use energy.
Light and mood
The relationship between light and mood is well documented in seasonal affective disorder, where bright morning light therapy is a recognized treatment. Outside that diagnosis, regular morning exposure is associated with better mood and better sleep. Morning light is probably the cheapest and least exploited antidepressant there is.
What to expect and how long it takes
The circadian clock shifts gradually, around an hour per day at best. If you've spent years going to bed at two in the morning, you won't fall asleep at eleven tomorrow. Move it forward fifteen or twenty minutes every few days, sustain the morning light and hold your wake-up time even on weekends. Within two or three weeks the change consolidates.
A final thought
Of all the health levers, light is the most invisible and the cheapest. It doesn't require discipline like exercise, or sacrifice like diet, or time like cooking. It requires barely any attention: go outside for a while in the morning and turn the lights down at night. We've spent a century lighting our homes as if the day never ended, then wondering why we don't sleep. Give your body back the signal it spent millions of years waiting for, and watch how many other things fall into place on their own.
