Introduction

You enter your weight, height and activity level into a calculator, a number comes out, and that number becomes your reference for the following months. The problem is that the calculator doesn't know you: it uses an equation built on population averages.

There's a considerably better way to know what you expend, and it requires no formula.

No calculator knows your expenditure. Your scale, watched for three weeks, does.

Why formulas fall short

Equations for estimating energy expenditure — Harris-Benedict, Mifflin-St Jeor and the rest — carry considerable individual error, in the range of 10 to 20 % for many people. On 2,500 kcal, that's 250 to 500 kcal of difference, which is exactly the size of a deficit.

Two underlying reasons:

The activity multiplier is a guess. "Moderately active" means very different things to two people, and that choice shifts the result by hundreds of calories.

Expenditure isn't fixed. It changes with intake. When you eat less, you tend to move less unconsciously — fewer gestures, fewer steps, less fidgeting — and that can offset part of the deficit without your noticing. It's a real, measurable phenomenon.

The bigger problem: recording

Before discussing expenditure, there's something more uncomfortable: people substantially underestimate what they eat.

Lichtman and colleagues' classic study measured real expenditure with objective methods in people who reported eating very little and weren't losing weight. The result was stark: they underestimated intake by around 47 % and overestimated physical activity. They weren't lying deliberately; human self-recording is simply poor.

The usual sources of error are always the same: cooking oil, drinks, unrecorded bites, eyeballed portions and weekends.

Hence an important practical consequence: if your weight isn't changing, you're at maintenance, whatever your app and calculator say.

The method that works

Instead of calculating, measure:

1. For two weeks, eat as you normally do and record everything as honestly as you can, weighing what you can. 2. Weigh yourself daily and take the weekly average. 3. If the average didn't change, that mean intake is your maintenance. That's your number, and it's yours. 4. If it changed, adjust: every 0.5 kg of weekly change corresponds roughly to 500 kcal per day.

Use the calculator only as a starting point for those first two weeks. After that, the data governs.

How to record without losing your mind

Exhaustive tracking is informative and exhausting. There are middle versions that work:

Record two weeks and then stop. The goal is calibrating your eye, not keeping books forever. After two weeks of weighing, your estimates improve a lot.

Record only what carries most. Oils, nuts, cheeses, breads, drinks and sauces account for most of the calories people don't count. Vegetables and lean protein are more forgiving of error.

Repeat meals. If your breakfast and lunch are nearly always the same, you already know their content. Reduce the work to dinner.

Count the week, not the day. A high day and a low day cancel out. What determines results is the weekly average.

When not to count

Worth saying plainly. If you have a history of disordered eating, if counting generates anxiety, if it leads you to avoid social meals, or if the number starts occupying too much mental space, calorie counting isn't the right tool for you.

Alternatives exist that work without numbers: portion control using your hands, prioritizing protein and vegetables at every meal, and tracking average weight and waist. Results can be perfectly comparable.

And if you find it hard to step out of counting, discussing it with a professional is the right move.

Common mistakes

Trusting the calculator over the scale. Data beats estimation every time.

Not weighing oil. A miscounted spoonful is 100 kcal, every day.

Adjusting weekly. You need two or three weeks of trend to know whether something is working.

Counting training days and forgetting weekends. That's usually where the gap between what you think you eat and what you eat lives.

Adding back the calories your watch reports. Device-estimated expenditure carries large errors; covered in watches and rings.

Conclusion

You don't need an exact formula: you need a starting point and three weeks of data. Your real maintenance is the intake at which your average weight doesn't move, and that's only discovered by measuring.

Start today with the simplest step: record two weeks of eating normally, weigh yourself daily and watch the average. By the end you'll have a number no calculator could give you — and you'll probably discover you eat considerably more than you thought.
