How to Choose the Exercises in Your Routine
Introduction
There are hundreds of exercises and dozens of variations of each, and most people choose them by imitation: what they did at their first gym, what they saw in a video, what the person next to them is doing.
There are better criteria, and there are few of them. Five questions decide almost any case.
The best exercise for a muscle is the one you can load progressively, repeat for months and perform without pain.
The five criteria
1. Does it train what you want to train, through a good range? It seems obvious and it fails often: routines full of exercises hitting the same muscle the same way, through half the range.
2. Can you progress in it measurably? An exercise where you can't reliably add load or count reps is hard to program. Very unstable or highly technique-dependent exercises fail here.
3. Can you recover from it? Heavy deadlifts train a lot and cost dearly in fatigue. An exercise that consumes your week isn't free however complete it is.
4. Does it not hurt? Muscular discomfort yes; sharp joint pain no. An exercise that bothers your knee or shoulder gets swapped for a variation, not endured.
5. Will you actually do it? An exercise you hate gets skipped, done badly, or makes you skip the whole session. Preference is a legitimate criterion because it feeds adherence.
If an exercise passes all five, it works. If it fails one, there's a variation that probably passes them all.
Compounds and isolation
The usual hierarchy — compounds are superior — is true in only one sense: they're more efficient, because they train several groups at once. They aren't magic.
For a specific muscle, an isolation exercise produces hypertrophy perfectly comparable to what that muscle gets within a compound. The biceps doesn't grow more from a pull-up than from a curl.
The sensible structure:
- Compounds as the base, because they cover a lot with few sets.
- Isolation for what compounds leave short: lateral delt, hamstrings, calves, biceps, long head of triceps, and generally any group that only gets indirect work in your routine.
Machines and free weights
Direct comparisons find similar hypertrophy and strength between them when effort is equivalent. The choice is made on other grounds:
Free weights: more transfer to life and sport, more stability demand, more room to load heavily, higher technical demand.
Machines: easier to take close to failure safely, less stabilizer fatigue, better when you're tired or alone, useful for isolating.
For an intermediate trainee not competing, a mix is sensible, and machines aren't the second-rate option.
Long muscle lengths: the most interesting recent finding
Worth including because it's recent, useful and still settling.
Several studies find more hypertrophy training in lengthened positions. Maeo and colleagues' work on triceps — comparing overhead extensions with extensions at the side — showed more growth in the variation that stretches the triceps. Results pointing the same way have appeared with hamstrings and quadriceps.
The practical application is direct: between two equivalent exercises, prefer the one that loads the muscle in its most stretched position. Deep squats over partials, incline press with good range, lying leg curls with full stretch, overhead triceps extensions.
The honest caveat: these are recent studies, with small samples, and not in every muscle. It's a reasonable preference, not an established rule.
How many exercises
Fewer than people think.
For a full-body plan three times a week, four to six exercises per session suffice: one per main pattern plus one or two rotating accessories.
More exercises means fewer sets per exercise, and fewer sets per exercise means fewer chances to progress measurably in each.
When to change an exercise
Not from boredom, and not monthly. Yes when:
- It hurts or bothers you persistently.
- You've spent months unable to progress in it through any of the five routes.
- Your equipment or schedule changed.
- Your goal changed.
Variation for its own sake doesn't deliver the benefit attributed to it. What delivers is sustained progression in an exercise you can repeat.
Common mistakes
Choosing by what looks hard. Balance difficulty doesn't equal muscular stimulus.
Stacking exercises that do the same thing. Three horizontal press variations and no vertical pulling.
Dismissing machines out of prejudice. They're the best tool for several jobs.
Enduring pain to keep "the best exercise". There's always a variation.
Rotating exercises weekly. It prevents comparison and resets technical learning.
Conclusion
You choose exercises that train what you want through a good range, that allow progression, that you can recover from, that don't hurt, and that you'll actually do. With that, most arguments about which is best become irrelevant.
Review your routine against the five criteria and keep four to six exercises per session. If one fails a criterion, swap it for the closest variation that passes them all — and if you're torn between two, pick the one that loads the muscle more stretched.
