Cardio and strength together: what's true about the interference effect
Introduction
A warning has circulated in gyms for decades: do cardio and you'll lose muscle. And its mirror image in running clubs: lift weights and you'll get heavy and run worse.
The concern has a real basis. In 1980, Robert Hickson published what's now a classic study: people combining strength and endurance training gained less strength than those training strength alone. The "interference effect" was born.
Forty years on, the picture is considerably more reassuring. Interference exists, it's real mainly for power and explosive strength, small for hypertrophy, and essentially nonexistent in the other direction: strength doesn't ruin endurance. And almost everything depends on how the week is organized.
For the vast majority, the problem isn't combining cardio and strength. It's not doing one of the two.
What the physiology says
The most cited molecular explanation pits two signaling pathways against each other. Strength training activates mTOR, associated with protein synthesis. Endurance work activates AMPK, a low-energy sensor that promotes mitochondrial adaptations and, in theory, partly inhibits mTOR.
The story is elegant and probably too simple. Data in trained humans don't quite fit it: acute signaling doesn't predict long-term adaptations well, and much of what's seen in practice is better explained by something more prosaic — residual fatigue and an energy deficit — than by a war between enzymes.
Put differently: if cardio leaves your legs wrecked for tomorrow's squat session, the problem is fatigue and programming, not molecular biology.
What the meta-analyses show
With caveats, the current consensus is fairly stable:
- Hypertrophy: interference is small or absent when training is well organized.
- Maximal strength: small interference.
- Power and explosive strength: here there is a clearer effect, especially with high endurance volumes.
- Endurance: not harmed by strength training. In fact, strength improves running economy and reduces injury risk in runners.
- Modality: running interferes more than cycling, probably because of the eccentric component and associated muscle damage.
The variables that decide
1. Separation between sessions. The most important one. With 6 to 24 hours between cardio and strength, interference drops a lot. Sessions on different days, or one in the morning and one in the evening, solve nearly the whole problem.
2. Order, if they're back to back. If they must go together, the practical rule is: whatever matters most goes first. The second quality trained always performs somewhat worse. For most people that means strength first, easy cardio after.
3. Endurance volume. Interference shows up at high volumes. Three or four moderate cardio sessions a week is not high volume.
4. Cardio intensity. Easy continuous work (zone 2) interferes less than repeated hard intervals.
5. Food. Much of the effect attributed to interference disappears when intake — carbohydrate and protein especially — matches total training volume. Training a lot and eating little is the direct recipe for losing muscle.
How to organize the week
If your priority is muscle or strength:
- 3-4 strength sessions.
- 2 easy cardio sessions, preferably cycling, rowing or uphill walking, on separate days or several hours apart.
- Avoid hard leg intervals the day before your heavy leg session.
If your priority is endurance:
- 4-5 running or cycling sessions.
- 2 short, heavy, low-rep strength sessions (3-5 sets of 3-6 reps). That format improves economy without generating excessive fatigue.
- Place them after easy sessions, never before the key session of the week.
If your priority is general health — which covers almost everyone:
- 2 strength sessions and 2-3 cardio sessions a week, in whatever order your life allows.
- Don't spend a minute thinking about interference: at this volume it doesn't exist.
When there's only time for one session
This is the most common scenario. A scheme that works well:
1. An 8-10 minute warm-up, which already counts as easy cardio. 2. Strength: 25-30 minutes, compound exercises, demanding sets. 3. Cardio: 15-20 minutes at the end, easy or with some intervals if you feel good.
And a useful alternative for the time-pressed: strength circuits with short rests. They don't maximize either quality, but they improve both reasonably.
Common mistakes
Hard intervals the day before the heavy session. The most effective way to manufacture real interference.
Downhill running or a long run before leg day. Eccentric muscle damage leaves its mark for days.
Cutting food when adding cardio. Adding expenditure without adding energy is what really stalls gains.
Skipping strength as a runner. Two short sessions improve running economy and reduce injuries; the fear of "gaining weight" doesn't hold at that volume.
Skipping cardio to protect muscle. The cardiovascular and metabolic cost of that decision far outweighs the benefit.
Final thought
The interference effect is a real phenomenon that has become a disproportionate excuse. It exists, it mainly affects power, and it's managed with two simple decisions: separate sessions where you can, and eat enough. If you train to be healthy and strong, combine without fear. If you compete at something specific, organize the week around that priority and put the secondary work where it interferes least. What no arrangement fixes is skipping one of the two.
