The Three Factors That Explain Almost All Your Progress
Introduction
If you had to reduce training to the bare minimum — what actually determines whether you improve — the list is uncomfortably short. Three things, and none of them is sophisticated.
The point of knowing this isn't simplification for its own sake: it's having a yardstick for any new piece of advice. If something doesn't touch one of these three factors, its effect is small by definition.
Everything else is decimals. Decimals matter once the whole number is settled.
Factor 1: that you actually do it
It sounds trivial and it explains more results than anything else.
Adherence dominates any comparison between methods. In studies comparing different training programs, the differences between programs tend to be modest; the differences between someone who completes the program and someone who doesn't are enormous. A mediocre plan executed 90 % of weeks produces more than an optimal one executed 40 %.
This has a practical consequence almost nobody applies when choosing a program: the right question isn't which is best, but which you'll actually do. A plan demanding five days when you have three isn't more ambitious: it's worse, because its real version is the one that happens in your life, not the one on paper.
And a detail that gets underrated: adherence isn't a character trait, it's a property of the design. You improve it by changing the plan, the timing or the location — not by demanding more of yourself.
Factor 2: that it increases over time
The body adapts to what's demanded of it. If the demand doesn't change, adaptation stops. That's the principle of progressive overload, and it's what separates training from exercising.
It's the factor most people lose sight of without noticing, because stagnation is silent: you keep going, you keep sweating, you keep finishing tired. But if you've been doing three sets of ten with the same weight for eight months, your body has no reason to change.
Progressing doesn't mean adding weight every session — that's impossible past the first year. It means something improves within the quarter: more load, more reps at the same load, more sets, better technique at the same weight, less rest for the same work.
There's only one way to detect it: the log. Without writing it down, perceived effort replaces data, and perceived effort can't tell progressing from repeating.
Factor 3: that you can recover
Training doesn't produce the improvement: it produces the stimulus. The improvement happens afterward, and only if there's something to build it with.
Three things do almost all the work here:
Sleeping. Sleep deprivation is consistently associated with worse performance, higher perceived effort and greater injury risk. It has the best return for what it costs, and it's the first thing sacrificed.
Eating enough, with adequate protein. A sustained aggressive calorie deficit limits adaptation however well you train.
Not accumulating more load than you absorb. Sharp increases in volume predict injury better than almost any other variable, and an injury is the fastest way to lose a year.
One factor rarely logged carries real weight here: life stress. Weeks of intense work, poor sleep and worry reduce your recovery capacity even when the training is identical. Total load is the sum, not just what happens in the gym.
How to use the three as a filter
Every time advice, a technique or a supplement appears, run it through this question: does it improve my adherence, my progression or my recovery?
- If it improves one of the three, consider it.
- If it touches none, its maximum effect is small, however real the supporting study.
- If it worsens one — a more effective routine you won't sustain, a technique that leaves you so wrecked you ruin the next session — it's a bad decision even if the mechanism is sound.
That filter resolves most of an intermediate trainee's questions without researching each topic.
Common mistakes
Optimizing the third decimal. Adjusting rest between sets while training irregularly is working on the wrong factor.
Confusing fatigue with progression. Finishing destroyed measures nothing. You can end up exhausted and not have progressed in months.
Treating recovery as passivity. It's part of training, not the absence of it.
Believing adherence is willpower. If you've spent years failing with five-day plans, the plan is the problem.
Applying the three factors only to the gym. Stress and sleep are outside it and weigh just as much.
Conclusion
Adherence, progression and recovery. Almost everything that works in training acts through one of those three, and almost everything argued about passionately online lives in the decimals left over.
Assess yourself honestly today: give each of the three a mark out of ten for the last three months. The lowest one is your only outstanding task, and until it rises, no adjustment to the other two will compensate.
