Introduction

For decades, exercise science research was done almost exclusively on men. The practical consequence is that much of the training advice in circulation was designed without accounting for a factor that reshapes the terrain every month.

In recent years the pendulum has swung the other way: apps, plans and posts promising to periodize training phase by phase with a precision the evidence doesn't yet support. The most cited systematic review on performance and cycle phase concludes that effects exist but are small and highly variable between women, drawn from studies of uneven quality.

The cycle is worth taking seriously without turning it into a straitjacket. What follows separates what's reasonably established from what's still hypothesis.

Don't train according to what this phase says should be happening to you. Train according to what's actually happening today.

The four phases, briefly

A typical cycle lasts between 24 and 38 days, and variation between people is enormous.

Menstruation (roughly days 1 to 5). Estrogen and progesterone at their lowest. There may be pain, fatigue and worse sleep; some people also feel surprisingly good.

Follicular phase (up to ovulation). Estrogen rises progressively. This is the phase where many women report better tolerance for hard work and better recovery.

Ovulation (mid-cycle). Peak estrogen and luteinizing hormone. Some data suggest a peak in strength; other studies don't find it.

Luteal phase (from ovulation to the period). Progesterone rises. Associated with a slightly higher basal body temperature, greater perceived effort in heat, more cravings and, in some people, marked premenstrual symptoms.

What the evidence supports reasonably well

Individual variability matters more than phase. Two women on the same cycle day can be in opposite situations. Any plan that ignores this is building on sand.

Thermoregulation changes in the luteal phase. Basal temperature rises a few tenths of a degree and heat dissipation is slightly less efficient. In long sessions in the heat this does translate into practice: more attention to hydration and pacing.

Symptoms affect performance even when physiology barely does. Severe menstrual pain, migraine or insomnia degrade a session through obvious routes. And they're far more measurable than hormonal fluctuations.

Energy availability matters more than periodization. Eating below your needs consistently disrupts the cycle, bone density and performance. It's the most common and most serious problem in active women, and no phase-based strategy compensates for it.

What's still uncertain

  • That strength is systematically higher in the follicular phase. Studies point both ways and effect sizes are small.
  • That heavy work should be concentrated in the first half of the cycle and easy work in the second. It's a reasonable hypothesis, not a demonstrated fact.
  • That ACL injury risk varies in a clinically relevant way by phase. It has been researched, and the results don't allow a firm recommendation.
  • All of the above in women using hormonal contraception, where the hormonal profile is different and research is scarcer still.

Uncertain doesn't mean false. It means it isn't worth reorganizing your entire training around it.

A practical, sensible approach

Track before you plan. For two or three cycles, note for each session: cycle day, perceived energy (1 to 10), sleep quality, strength sensations and symptoms. In two months you'll have your own pattern, which is worth more than any population average.

Keep the structure, adjust the load. Don't change sport by the week. Keep the same sessions and modulate intensity or volume based on how you arrive. Autoregulation by perceived effort handles this without needing any hormonal theory.

During your period, train if you feel like it. There's no physiological reason to stop. Light to moderate exercise even reduces menstrual pain in several studies. If it's a bad day, lower the demand; if it's a good one, use it.

In the luteal phase, mind heat and rest. For long sessions or hot conditions, adjust pace and drink more attentively. If sleep worsens, prioritize recovery over adding volume.

Eat enough, always. Protein and carbohydrate around training especially. Chronic restriction is the mistake with the worst long-term consequences.

Don't stop "just in case". Muscle and bone respond to stimulus in any phase. Consistency remains the factor that most determines the result.

Signs that warrant medical advice

  • No period for three months or more without pregnancy (amenorrhea).
  • Cycles that shorten or disappear as training increases or food decreases: this can indicate relative energy deficiency in sport (RED-S).
  • Menstrual pain that prevents normal activity despite usual pain relief.
  • Very heavy bleeding, with fatigue or pallor, which could involve iron-deficiency anemia.

None of these is "normal because you train a lot". All of them can be addressed.

Common mistakes

Turning the luteal phase into an excuse. The symptoms are real; the conclusion that you can't train isn't. Most days allow a session, perhaps a shorter one.

Following a generic phase-based plan. It's calculated on a theoretical 28-day cycle that many women don't have.

Reading every bad day as hormonal. Poor sleep, undereating, stress and accumulated load explain far more than the cycle.

Applying all this on hormonal contraception. If you take a combined pill or use a hormonal device, the natural cycle isn't operating the same way.

Final thought

The menstrual cycle is useful information, not an instruction manual. What works best isn't a plan that decides in advance how you should feel each week, but a simple log that teaches you your own pattern and training flexible enough to adapt to it. Start with the most boring and most profitable step: note two data points a day for two cycles. Fine periodization, if it adds anything in your case, comes afterwards — with your data, not someone else's study.
