Introduction

Few nutrients have swung so far. For decades protein was the exclusive concern of bodybuilders; today it's added to cookies, yogurts, waters and bars, with "high in protein" serving as a universal selling point.

Lost in between is a simple question almost nobody can answer: how much do you need? And the honest answer is that it depends on three things — your weight, your age and whether you train with weights — and that for most people it's above the official minimum and well below what the marketing suggests.

It's also worth separating two questions that get confused constantly: how much protein you need to avoid deficiency, and how much is optimal for maintaining muscle, feeling full and aging with function. They are nowhere near the same figure.

Almost nobody in a developed country is protein-deficient. Quite a few people are far from the amount that would suit them.

The numbers

The official minimum is around 0.8 grams per kilo of body weight per day in healthy adults. It's important to understand what that means: it's the amount estimated to cover the needs of nearly the whole population and prevent deficiency. It's a floor, not a target.

The range current reviews work with for active people or those interested in preserving muscle is between 1.2 and 1.6 g/kg. For regular strength trainers, many reviews place the point of diminishing returns around 1.6 g/kg, with little additional benefit above that.

From 65 onward, it rises. Anabolic resistance appears: older muscle responds less well to the same protein stimulus. Geriatric recommendations usually sit between 1.0 and 1.2 g/kg as a minimum, and quite a few authors propose more. It's probably the group where insufficient intake has the clearest consequences, and paradoxically the one that eats least.

In round numbers: a 70 kg person goes from a minimum of about 56 g a day to a reasonable target of 85–110 g if they train. The difference is large and noticeable in practice.

Why it matters more than it seems

Satiety. Of the three macronutrients, protein is the most filling per calorie. Raising it usually reduces total intake without counting anything.

Preserving muscle. In any weight-loss process, part of what's lost is lean mass. Adequate protein and strength training are the two interventions that reduce that loss.

Aging. Sarcopenia — the loss of muscle mass and function with age — is one of the factors that best predicts dependency and falls. It's countered with strength and protein, in that order of importance and always together.

Metabolic cost. Digesting protein uses more energy than digesting fat or carbohydrate. It's a modest and real effect; it isn't a route to weight loss on its own.

Spreading it through the day

There's a practical nuance here that matters more than the total figure for anyone already hitting their target.

The usual pattern concentrates nearly all protein at dinner: coffee and toast for breakfast, a moderate lunch, and the big portion at night. Spreading it more evenly — roughly 25 to 40 grams at each of three or four meals — appears to better support muscle protein synthesis, especially in older people.

There's an idea of a per-meal threshold above which the response activates better, around 20–30 grams in younger adults and somewhat more in older ones. It's a guiding frame, not an exact rule: the body uses the protein it gets and doesn't waste it if you have more in one meal.

And on the anabolic window: the idea that you must take protein within thirty minutes of training has been substantially qualified. The window is much wider than was believed, and what matters is the daily total.

Quality, not just quantity

Not all sources are the same. What determines quality is the essential amino acid profile — especially leucine — and digestibility.

Animal sources: meat, fish, eggs and dairy supply all essential amino acids in good proportion and digest well.

Plant sources: legumes, soy and its derivatives, nuts, whole grains. Their individual quality is somewhat lower — except soy, which is complete — but the issue resolves with variety across the day. The old idea of having to combine legume and grain in the same meal is outdated: eating varied is enough.

Anyone on a vegetarian or vegan diet usually needs to aim somewhat higher in total grams, because of lower digestibility, and to make legumes and soy a base.

Are supplements necessary?

As a rule, no. Protein powder is food in a convenient format, not a special product: useful if you struggle to hit your target, if you train and don't have time to cook, or for older people with poor appetite. It has nothing food doesn't.

What does deserve skepticism are processed "protein" products: cookies, bars and desserts that add some protein to what remains a sweet with sugar and fat. The claim works as psychological permission and usually costs a lot per gram.

Is it dangerous to have too much?

In people with normal kidney function, the available reviews show no kidney damage from high protein intakes. The belief that "protein damages your kidneys" comes from extrapolating recommendations aimed at people who already have kidney disease, where it does need restricting under medical guidance.

With two sensible caveats: if you have kidney disease, the amount is decided by your medical team, and eating more protein doesn't mean it all has to be red or processed meat, whose high consumption is associated with other risks.

How to find out where you stand

Before changing anything, measure. Write down what you eat for three days — two weekdays and one weekend day — and calculate the approximate total. Most people get a surprise: either they're well below what they thought, or they discover that 70% arrives at dinner.

As a quick reference: one egg is about 6 g, a handful of nuts about 5, a Greek yogurt between 8 and 10, a hundred grams of cooked legumes about 8, and a 150 g portion of meat or fish between 30 and 35.

Final thought

Protein isn't a supplement or a trick: it's the nutrient that most determines whether the muscle you have is still there in twenty years. Work out your target from your weight and whether you train, spread it across meals instead of stacking it at dinner, and get it from food before products with a claim on the label. And if you're over sixty-five, this is probably the part of your diet with the most room for improvement.
