The candidate who knows the material and goes blank. The player who has scored a thousand penalties in training and puts the decisive one in the stands.

Sport psychology has a name for it: choking under pressure. And its defining feature is exactly that: it isn't the person who doesn't know who fails, it's the person who knows and performs below their level, precisely when they most want to deliver.

Understanding the mechanism matters because it changes the fix. If the problem were technical, the answer would be more practice. It isn't.

Under pressure you don't forget what you know. You start consciously supervising something your body already did on its own.

What's actually happening

When you learn a complex movement — a serve, a gear change, a talk in front of people — it goes from a sequence of deliberate steps to an automatic motor program. It stops needing conscious attention. That automation is what allows smooth, fast execution.

Pressure breaks that balance in two distinct ways, and it's worth telling them apart because they call for opposite remedies.

Excessive self-focus. The importance of the moment turns attention inward: how you're placing your wrist, how your foot lands, how your voice sounds. Consciously monitoring an automated movement chops it up and returns it to beginner mode. This is the typical mechanism in well-practiced fine-motor tasks: golf, shooting, serves, penalties.

Distraction and mental load. Here the opposite happens: your head fills with noise — the score, who's watching, what if I miss — and consumes the working memory the task needed. This is the typical mechanism in tasks demanding calculation, decision or memory: exams, chess, reading the game tactically.

One important detail: physiological arousal — high heart rate, short breath, tension — isn't the problem in itself. The same symptoms show up when someone performs at their best. What makes the difference is how they're interpreted.

The fear loop

Choking is rarely an isolated episode. It tends to chain:

1. A miss in a visible moment. 2. The interpretation that the miss says something about you, not about the play. 3. Anxious anticipation of the next similar situation. 4. Excessive monitoring of your own technique when that moment arrives. 5. Another miss, which confirms the interpretation.

Each turn reinforces the last. That's why choking tends to specialize in one specific movement — the serve, the first touch, the opening of the presentation — while the rest of the performance stays intact.

What to do in the moment

Reinterpret the arousal. With your heart racing, the label you attach changes quite a lot: "I'm nervous, this is going badly" and "I'm activated, my body is getting ready" describe the same physiology. Studies on anxiety reappraisal suggest the second reading supports performance better, though effect sizes vary and it isn't a magic fix.

Take your focus outside. In automated movements, attention should go to the external target, not to your own body: the seam of the ball, the spot in the goal, the face of the person listening. Don't think about your elbow. Think about the target.

Breathe with a longer exhale. Any pattern where the out-breath is longer than the in-breath — inhale for four, exhale for six or eight — lowers arousal within a few cycles. Two or three of those before executing is enough; no ceremony required.

Use a fixed pre-performance routine. The same actions, in the same order, for the same duration, before each important execution. Bounce the ball three times, breathe, look at the spot, go. The routine occupies attention with something controllable and acts as a bridge into automation.

Shorten deliberation time. The longer between deciding and executing, the more room for conscious supervision to interfere. In well-practiced movements, deciding and executing without a long pause usually works better.

What to do beforehand: training pressure

None of the above helps much if it's only practiced in calm. Pressure can be trained.

Controlled stress training. Add to training some of the conditions that appear in competition: an audience, a camera, a scoreboard, a consequence for missing, prior fatigue. Start with small doses and build. The goal isn't to suffer, it's for the competitive context to stop being novel.

Mental simulation. Visualizing execution under real conditions — noise, nerves and stakes included — activates part of the same circuitry as physical practice. It's a complement, not a substitute.

Set process goals. "Winning" isn't under your control. "Running my routine before every serve" is. Outcome goals feed self-focus; process goals switch it off.

Have a plan for the miss. Deciding in advance what you'll do right after an error — one breath, a reset word, back to external focus — keeps that error from becoming the theme of the rest of the performance.

Common mistakes

Trying not to think about it. Suppressing a thought tends to bring it back stronger. Replacing the focus works better than trying to empty it.

Analyzing technique in the heat of the moment. Correcting details during competition is exactly what triggers self-focus. Technical analysis belongs in training.

Confusing pressure with demand. Raising general difficulty doesn't prepare you for pressure if the context that generates it is never reproduced.

Treating one bad day as a pattern. Everyone has poor performances without anything needing to be fixed.

When to get help

If the blocking repeats, spreads to other movements, brings anticipatory anxiety days beforehand, or starts driving decisions — dropping out of competition, avoiding social or professional situations — it's worth working on with a professional. Sport psychology has specific protocols for this, and cases that become chronic rarely resolve on their own.

Final thought

Choking under pressure isn't a character flaw or proof that you're not built for the big moment. It's what happens when attention goes somewhere it isn't needed. The way out isn't trying harder to control the movement, but the opposite: giving it a fixed routine, an external focus and permission to run itself. Pick a single critical moment in your sport, your work or your life, design a thirty-second routine for it and rehearse it until it's boring. Boring is what holds up under pressure.
