Introduction

The classic programming model runs on percentages. You test your max in a lift, and the sheet says: today, four sets of five at 80 %. The problem is that the number was calculated weeks ago and doesn't know you slept five hours, that you're coming off an intense week at work, or that today, oddly, you feel better than ever.

Performance capacity fluctuates quite a bit from day to day. Autoregulation means adjusting the load to that reality using two tools: perceived effort (RPE and RIR) and, if you have the equipment, bar velocity (VBT).

It isn't an alternative to planning. It's how the plan survives contact with real life.

A percentage describes what you could lift the day you were tested. RPE describes what you can lift today.

RIR and RPE: the simple version

RIR means reps in reserve: how many more repetitions you could have done at the end of the set. It's the most intuitive scale.

  • RIR 0: to failure, you couldn't do one more.
  • RIR 1-2: one or two left. This is the range where most of the useful stimulus happens.
  • RIR 3-4: solid work, little fatigue.
  • RIR 5+: technique and warm-up, little stimulus.

RPE in strength training is its mirror: RPE 10 equals RIR 0, RPE 9 equals RIR 1, RPE 8 equals RIR 2, and so on.

An autoregulated training sheet then reads like this: "4×5 @ RPE 8" means four sets of five leaving two in reserve. If you're strong today, that weight will be higher than last week. If you're wrecked, it'll be lower. In both cases the stimulus is right.

Reliability, honestly: beginners estimate RIR fairly poorly, and tend to believe they're closer to failure than they are. Accuracy improves with practice and is better close to failure and in simple exercises. To calibrate, it helps to take an occasional set to true failure — in a safe exercise, like a machine or a curl — and compare your estimate with reality.

VBT: measuring velocity

Velocity-based training rests on a very consistent relationship: the heavier the relative load, the slower it moves. That relationship is stable for each person and lift, so bar velocity lets you estimate in real time what percentage you're working at.

It's used in three ways:

Regulating the day's load. You lift a reference weight, measure velocity and adjust: faster than expected means adding weight today; slower means taking some off.

Cutting the set by velocity loss. The most interesting use. Instead of a fixed number of reps, the set ends when velocity drops by a set percentage — typically 10 to 20 % — from the best repetition. Research from the González-Badillo group suggests that smaller velocity losses produce similar strength adaptations with considerably less fatigue.

Training intent. Moving the load as fast as possible in the concentric phase, even at moderate weights, is one of the keys to developing power.

What you need: a linear encoder or a measuring device. There are expensive professional-grade ones, and phone apps that estimate velocity from video with reasonable accuracy for non-competitive use.

How to start without buying anything

1. Learn to estimate RIR. For two or three weeks, note after each set how many reps you thought you had left. Occasionally check by going to failure in a safe exercise.

2. Convert your program to RIR. Change "4×8 at 70 %" to "4×8 @ RIR 2". Pick the weight by feel and adjust between sets.

3. Use ranges, not fixed numbers. "3-5 sets of 6-10 reps @ RIR 1-3" is an achievable target on a good day and on a bad one.

4. Add a daily check. Before starting, rate your sleep, energy and mood from 1 to 10. If the total is very low, apply a rule decided in advance: same number of sets, 10 % less weight, done.

5. Log it. Weight, reps and RIR for each set. That history is what shows whether you're actually progressing or just varying.

What it solves and what it doesn't

It solves well: bad days — where a rigid plan leads you to miss sets and accumulate useless fatigue — good days — where a rigid plan leaves performance unused — phases of life with stress or irregular sleep, and coming back after a break, when old percentages no longer apply.

It doesn't solve: the absence of a plan. Autoregulating isn't "doing whatever I feel like". Structure is still needed: which exercises, how many sets, what weekly progression.

And it carries a risk: with little experience, autoregulation ends up being an excuse to reduce the load every time. That's why the rules are decided before you walk into the gym, not mid-set.

Common mistakes

Systematically underestimating RIR. The most common bias: believing one was left when four actually were. Occasional calibration fixes it.

Using RPE on every exercise from day one. Start with two or three main lifts.

Going to failure on every set. It raises fatigue a lot without a proportional benefit; on heavy barbell lifts it's also risky.

Buying the device before understanding the concept. VBT adds nothing to someone who doesn't yet have a training structure and a basic log.

Final thought

Autoregulating is a way of acknowledging something obvious: you aren't the same person every day, and your training doesn't have to be either. Start this week with the cheapest step: note the estimated RIR for every set of your two main lifts. In a month you'll have a much finer read on your effort, and with it the ability to adjust the load in the moment — which is when it's useful.
